Do naps help, and how long should one be?

The verdict

Afternoon naps improve cognitive performance, with alertness benefiting most and the effect lasting around two hours. Early afternoon works better than late. Almost all of this was measured in laboratories rather than real workdays. The widely repeated warning that long naps damage the ageing brain is weaker than it sounds: across 95,719 older adults, napping showed no association with cognitive decline in either direction.

Do naps actually improve performance?

Yes, modestly. A 2021 meta-analysis of 11 studies covering 381 people found that afternoon napping improved cognitive performance, with alertness showing the clearest benefit at an effect size of 0.29. Improvements lasted roughly two hours after waking. Average nap length across the studies was 55 minutes.

Dutheil and colleagues published this in the International Journal of Environmental Research and Public Health. The effect size is small to moderate, which is the honest scale of it: a nap sharpens you for an afternoon, and does not transform a day.

One limitation dominates. Almost every study ran in a sleep laboratory, with one exception in a workplace, so how much of this survives contact with a real office or a real shift is genuinely unknown. The authors say so plainly and call for studies in real work conditions.

When should you nap?

Early in the afternoon. The same meta-analysis found naps taken before one o'clock produced better cognitive performance than later ones. That timing sits with the natural afternoon dip in alertness, and it leaves enough distance from the night for your sleep pressure to rebuild.

Later naps carry the obvious cost. Sleeping close to the evening reduces the drive that helps you fall asleep at night, which is the trade most people notice in themselves.

How long should a nap be?

It depends what you want from it, and the honest answer is a range. Naps in these studies ran from 15 to 90 minutes, averaging 55, and the pooled benefit covers that whole span. Shorter naps limit grogginess. Longer ones allow deeper sleep and produced larger performance gains in some direct comparisons.

Sleep inertia is the reason short naps get recommended. It is the heavy, slowed feeling on waking, it typically lasts twenty to thirty minutes, and results during that window in the meta-analysis were mixed. Waking out of deep sleep produces the worst of it.

A practical way to hold both: if you have twenty minutes, take twenty. If you have ninety, take ninety and let a full cycle complete. The awkward zone is waking mid-cycle around the forty to sixty minute mark, and even that resolves within half an hour.

Are long naps a warning sign for the brain?

This is where the popular claim outruns the data. A 2022 review of 25 observational studies covering 95,719 people over 60 found no association between napping and global cognition or memory, in either cross-sectional or longitudinal analysis.

Álvarez-Bueno and colleagues published this in BMC Geriatrics. They also state they could not confirm the U-shaped relationship often described, where both short and long naps look worse, because the studies did not consistently report duration or frequency.

Where the worry comes from is reasonable. Heavy daytime sleepiness can be an early sign of illness, poor night sleep, or emerging cognitive problems. That makes long napping a possible signal of something else rather than a demonstrated cause of harm, and those are very different claims.

The limitations here are real: napping was measured mostly by questionnaire, heterogeneity was considerable, and only global cognition and memory were analysed.

What is worth doing?

Treat a nap as a tool for the afternoon rather than a repair for the night. It reliably lifts alertness for a couple of hours, and it does not repay a sleep debt or replace consistent nights.

Take it early, keep the room dark and cool, and expect twenty to thirty minutes of grogginess if you sleep deeply. Plan around that window instead of judging the nap by how you feel the moment you wake.

If you find yourself needing long naps most days, that is worth paying attention to. Persistent daytime sleepiness points at your nights, and the evidence base under night sleep is far stronger than anything here.
